Short answer

A 7-minute shadowboxing workout is one minute of warm-up, five one-minute rounds with a different focus each, and one minute to cool down. The rounds are jabs, jab-cross, hooks, a fast-hands burst, and a free round. You need about two square meters and no equipment. It will not replace a full training session, but done three or four times a week it keeps your hands sharp and your heart rate honest.

The 7-minute plan

MinuteFocusWhat to do
1Warm-upBounce lightly, roll the shoulders, throw slow loose punches
2JabSingle and double jabs, stepping in and out
3Jab-cross1-2, reset your guard, 1-2
4Hooks1-2-3. Bring the hand back to guard after the hook
5Fast hands20 seconds of non-stop straight punches, 10 seconds of movement, twice
6Free roundAny combinations, add slips and steps, fight pace
7Cool-downSlow punches, deep breaths, shake the arms out

These are standard drills taught in most boxing gyms, written as practice structure. They are not a substitute for being shown technique in person. If your coach teaches something differently, follow your coach.

There is no rest between minutes. The change of focus is the rest. If that is too much at first, take 15 seconds between rounds and call it an 8-minute workout.

ShadowCoach's Quick preset is a single 60-second round. Custom rounds let you set the seven minutes below.

If you only have three minutes

One round: 60 seconds of jabs and movement, 60 seconds of jab-cross-hook, 60 seconds flat out. This is a good reset between long stretches at a desk. Take your shoes off if the floor is safe and you are in socks at home; otherwise keep them on.

If you have ten minutes

Add three rounds after minute 6: one of uppercuts mixed into combinations, one of defense (throw two punches, slip or step back, repeat), and a second free round. Keep the warm-up and cool-down. For anything longer, the full shadowboxing workout has six three-minute rounds.

When to fit it in

Many people find a short burst of hard exercise lifts their mood and energy for an hour or two. That is a reasonable thing to expect. It is not a treatment for anything, and if stress or low mood is persistent, talk to a professional.

Keeping it useful when it is short

Check with a doctor before starting if you have a heart condition, an injury, or have not exercised for a long time.

Doing it with ShadowCoach

Set a custom session of 5 rounds of 60 seconds with no rest, and the app will call each round, count your punches and score your guard. On days with even less time, the Quick preset is a single 60-second round, and "Combo of the day" gives you one combination to drill for two minutes. A weekly goal and a streak counter are on the home screen for people who like a reason to show up.

The free version covers three sessions a week, which fits this routine. The punch counter guide explains what the numbers mean.

Common questions

Is seven minutes of shadowboxing enough?

It is enough to raise your heart rate and practice technique, and it is far better than nothing. For fitness gains, aim to do it most days or combine it with longer sessions.

How many calories does it burn?

It depends on your size and how hard you work, so any single figure would be a guess. Treat it as a short, moderately hard cardio session.

Can I do it in work clothes?

Yes at a moderate pace. Go easier on the fast-hands minute if you do not want to sweat.

Do I need a timer?

A phone timer works. The free boxing round timer runs in a browser, and ShadowCoach calls rounds aloud.

Is it suitable for beginners?

Yes, if you know the basic punches. Keep the pace comfortable and focus on bringing your hands back.
