Round times for training

You don't have to train at fight length. Matching your rounds to your goal makes sessions better:

  • Bag work and shadow boxing: 3-minute rounds, 1 minute of rest, 6 to 12 rounds. This builds the pace you'll fight at.
  • Technique on the pads: 2-minute rounds with 1 minute of rest keep the quality high.
  • Fight preparation: some fighters train 3:30 or 4-minute rounds with 30 seconds of rest, so fight rounds feel easier.
  • Beginners: start with three or four 2-minute rounds and build up over a few weeks.
The 10-second clapperGyms sound a clap 10 seconds before the bell. It's your signal to finish the round with a burst of work rather than coast.

Tabata, HIIT and EMOM explained

Interval formats
FormatHow it worksTotal
Tabata8 rounds of 20 seconds all-out, 10 seconds rest4 minutes
HIIT 40/2040 seconds of work, 20 seconds rest, often 10 rounds10 minutes
EMOMEvery minute on the minute: start a set at the top of each minute and rest for what's leftUsually 10 to 20 minutes

Tabata is named after Izumi Tabata, whose 1996 study used the 20/10 pattern at very high intensity on an exercise bike. Done properly it is hard; four minutes is plenty.

Build up graduallyHigh-intensity rounds put real strain on the heart and joints. If you're new to exercise, returning from injury or have a health condition, start gently and check with your GP or doctor first.

Setting up Round Timer

Round Timer is a free gym timer in your browser, with big numbers you can read from across the room. It keeps the screen awake while it runs and works offline once loaded.

  • Tap a preset: Boxing 12×3, Amateur 3×3, Boxing 10×2, MMA 3×5, Muay Thai 5×3, Tabata, HIIT 40/20 or EMOM 10.
  • Or set your own: rounds (1 to 99), work and rest times, a get-ready countdown and a warning before the end of each round (the clapper).
  • Press Start. The bell rings at the start and end of every round, rest ends with beeps, and the screen shows the round number and time left.
  • Options: spoken round numbers, vibration on the bell on supported phones, and full screen.
  • Keyboard: Space starts and pauses, S skips, R resets.

Your last settings are remembered, and finished sessions appear under Recent sessions.

Common mistakes

  • Training every round at fight length from day one. Build up rounds and length over weeks.
  • Skipping the warm-up. Use a few minutes of skipping or shadow boxing first.
  • Sitting down between rounds. Stay on your feet, breathe slowly and shake out your arms.
  • Ignoring the clapper. The last 10 seconds are where fitness is built.
  • Calling everything Tabata. True Tabata is all-out effort. Moderate 20/10 work is just intervals, which is fine.
  • No water to hand. Drink in the rest periods, especially in long sessions.
